Knee strengthening exercises are the backbone of almost every program we write for clients over 40 at our Samford gym. Stronger quads, glutes and calves take load off the knee in every step, squat and stair. The good news is that knees respond well to training at any age, as long as the load builds gradually.

Why the knee needs strength around it
The knee is a hinge that sits between two long levers, the thigh and the shin. The muscles above and below decide how well it handles force. Weak quads and glutes mean the knee wobbles inward and takes more of the load than it should.
Most people with grumbly knees have not lost their knees. They have lost strength around them.
Seven knee strengthening exercises
| Exercise | Sets and reps | Main focus |
|---|---|---|
| Box squat | 3 x 10 | Quads, glutes |
| Step up, slow lower | 3 x 8 each leg | Quads, balance |
| Spanish squat with a band | 4 x 30 second holds | Quads |
| Split squat | 3 x 8 each leg | Quads, glutes |
| Hamstring bridge on a bench | 3 x 10 | Hamstrings |
| Side lying hip raise | 3 x 10 each side | Outer hip |
| Calf raise off a step | 3 x 12 | Calves |
Do this twice a week, with at least a day between sessions.
How hard should it feel?
Finish each set feeling you could do two or three more reps. Some knee discomfort during training is fine if it stays at 3 out of 10 or lower and settles by the next morning. If it is worse the next day, drop the load or depth a little and build again.
Progressing knee strengthening exercises
- Start with bodyweight and a range that feels good.
- Add depth over two to four weeks.
- Add load: dumbbells, a goblet hold or a barbell.
- Slow the lowering phase to three seconds.
Our strength training over 40 guide explains how to manage this progression across a full program. For people who also run, our running strength program adds the single-leg work runners need.
Daily habits that help
Walk most days. Take the stairs. Get up from your chair without using your hands. These small reps add up across a week.
A few of our members also ask about a joint powder called Complete Joint Care; that page lists exactly what is in each scoop. Training stays the main event either way.
Common mistakes we see
Letting the knee drift inward on squats and step ups is the most common. Think about keeping the knee in line with the second toe. A light band around the knees during bodyweight squats is a useful reminder.
Avoiding knee bend altogether is the second. Many people with sore knees stop squatting and stop using stairs, and the quads get weaker as a result. Bending the knee under control is the goal, not avoiding it.
The third is jumping straight to heavy weights. Build the range first, then the load.
Common questions
Can I do knee strengthening exercises with sore knees?
Usually yes, with the right load. Keep discomfort at 3 out of 10 or lower and check how the knee feels the next morning.
How long before my knees feel stronger?
Most clients notice easier stairs within four to six weeks. Real strength change builds over three months.
Are squats bad for knees?
No. Squatting to a depth you control, with good load management, is one of the best things you can do for your knees.
Do I need a gym?
Not to start. Bodyweight, a step and a band cover the first month. A gym makes progression easier later.
When to get it checked
If your knee swells after training, locks, gives way or keeps you awake, see an exercise physiologist before adding load.
