Your 6-Week Samford Parkrun Plan

Who it’s for: Anyone who can comfortably jog/walk for 20–25 minutes.
Goal: Finish feeling strong — or take 30–90 seconds off your current time.
Effort guide:

  • Easy = conversational jog

  • Tempo = comfortably hard (could hold for ~20–30 min)

  • Rest/XT = rest or cross-train (cycle, swim, Pilates)

Week 1

  • Tue: 20–25 min easy + 4 × 20-sec relaxed strides (walk back)

  • Thu: 6 × 1 min tempo / 1 min easy

  • Sat: Parkrun at easy-steady pace (no PB attempt)

  • Sun: Rest/XT + 10 min mobility

Week 2

  • Tue: 25–30 min easy + 6 × 20-sec strides

  • Thu: 8 × 1 min tempo / 1 min easy

  • Sat: Parkrun steady (aim even pacing)

  • Sun: Rest/XT + calf & hamstring mobility

Week 3

  • Tue: 20 min easy + 6 × 200 m brisk (or ~45–60 sec) / walk 60–90 sec

  • Thu: 2 × 6 min tempo / 2 min easy

  • Sat: Parkrun progression (last 1 km a touch faster)

  • Sun: Rest/XT + 10–15 min foam rolling

Week 4

  • Tue: 30 min easy on rolling terrain + 6 strides

  • Thu: 10 × 1 min tempo / 1 min easy

  • Sat: Parkrun PB attempt (even or slight negative split)

  • Sun: Rest/XT + hips/ankles mobility

Week 5

  • Tue: 25 min easy + 8 × 15-sec hill sprints (walk back; smooth, not maximal)

  • Thu: 3 × 5 min tempo / 2 min easy

  • Sat: Parkrun steady (practice form & pacing)

  • Sun: Rest/XT + thoracic mobility/breathing

Week 6 (taper into PB)

  • Tue: 20 min easy + 4 strides

  • Thu: 10–15 min easy + 4 × 30-sec brisk / 60-sec easy

  • Sat: Parkrun PB attempt

  • Sun: Smile + short walk/stretch

Strength Training: 2 Sessions To improve Your 5K

Stronger legs and trunk = better form under fatigue, fewer niggles, faster finishes.

Ideally, on a Tuesday and/or Thursday, complete a full body (yes, upper body too) strength session.

Progress slowly; perfect reps > heavy reps.

Pacing the Samford Parkrun

  • Set a realistic goal time. E.g., from 28:30 → aim 27:45–28:00, not 26:00.

  • Lock in early. First kilometre within ~2–3 seconds of target pace.

  • Middle 2 km: form focus. Tall posture, quick/quiet feet, relaxed shoulders.

  • Final 1 km: push. Pick a runner ahead, reel them in gradually.

  • Even or slight negative split beats “go out hot” 9 times out of 10.

Rule of thumb pace table:

  • 25:00 → 5:00/km • 27:30 → 5:30/km • 30:00 → 6:00/km

Technique Cues That Save Seconds

  • Eyes forward, jaw/shoulders relaxed.

  • Arms drive back, compact and rhythmic.

  • Slight forward lean from the ankles (not the hips).

  • Cadence a touch quicker when you tire (short, light steps).

  • “Quiet feet” = less braking, more flow.

Warm-Up (10–12 Minutes) for PB Days

1–2 min easy jog → leg swings (front/side) → walking lunges → high knees → 3 × 20-sec strides (90-sec easy walk between).

You’ll start fast without spiking your heart rate.

Nutrition & Hydration (Keep It Simple)

  • Daily: Balanced meals, emphasis protein steady hydration, 7–9 h sleep.

  • 60–120 min pre-run: Small carb-lean snack if you like (banana, toast with honey). Avoid “new” foods on PB day.

  • After: Carbs + protein within 60 min, and re-hydrate.
