What to eat before a long run is a different question from what to eat before a 5 km. Once a run passes about 75 minutes, food stops being a background detail and starts shaping how the last third of the session feels. At our Samford gym we keep it simple: plan the night before, eat a familiar breakfast, and do not experiment on the day.

What to eat before a long run: the night before
You do not need a giant bowl of pasta. You need a normal dinner with a fair share of carbohydrate, enough protein, and not too much fat or fibre. Think rice, potatoes or pasta with chicken, fish or eggs and some cooked vegetables.
Keep alcohol light and get to bed at a reasonable hour. Sleep matters at least as much as the meal.
The morning of
Aim to eat two to three hours before you start. If you run at 6 am, that is not realistic, so eat a smaller breakfast 60 to 90 minutes before instead.
| Time before the run | What to eat | Example |
|---|---|---|
| 2 to 3 hours | A full breakfast | Porridge with banana and honey, or two slices of toast with eggs |
| 60 to 90 minutes | A light breakfast | A banana and a slice of toast with jam, or a small smoothie |
| 15 to 30 minutes | A small top-up | Half a banana, a few dates or a handful of jelly lollies |
Portions and familiar foods
The rule we give every runner is the same: the long run is a rehearsal. Eat the breakfast you would eat on race morning, in the same amount, at the same time. If something sits badly, change one thing next week.
People often ask how much of a given food is “right”. For most pantry ingredients the answer is the serve on the label, used consistently. A few of our runners add a spoon of beetroot to their porridge or smoothie for colour; if you are wondering about serve size, this page covers how much beetroot powder per day in teaspoons and grams.
During the run
For runs over 90 minutes, most people do better taking some carbohydrate on the way. Our guide to energy gels for running explains how often and how much. Drink to thirst in cool weather and plan ahead in Queensland summers; our electrolyte drinks guide covers the salt side.
Foods to keep for after
- High-fat breakfasts such as bacon, sausages or fried hash browns.
- Large salads, lentils and beans.
- Very spicy food.
- A second coffee you do not normally have.
None of these are bad foods. They are just slow to leave the stomach, and a long run is a long time to carry them.
Putting it into a week
If you are following our half marathon plan or a beginner block, attach this timeline to your long run day only. Shorter sessions rarely need much planning beyond not running on a full stomach.
Common questions
Can I run a long run fasted?
Some people do, but for runs over 75 minutes most of our clients feel better with at least a small breakfast. If you prefer fasted running, keep those runs shorter and easier.
How much should I eat before a 2 hour run?
A breakfast of roughly 1 to 2 grams of carbohydrate per kilogram of body weight, two to three hours before, suits many runners. Start at the lower end and adjust.
Is coffee okay before a long run?
If you normally drink it, yes. Have it at your usual time and allow time for a toilet stop before you leave.
When to get it checked
If your long runs keep falling apart at the same point, the cause might be pacing, strength or an old injury rather than breakfast. An exercise physiologist can look at your training and movement and build a plan around it.
