Evening Wind Down Routine: A Plan for People Who Train

Evening wind down routine matters more for people who train than most realise. If you lift or run after work, you can get home buzzing, eat late and lie awake. At our Samford gym we help clients build a simple 30-minute routine that takes them from training mode to bed.

Evening wind down routine: training with an exercise physiologist at our Samford gym

Why training changes your evening

A hard session raises your heart rate and body temperature, and you feel switched on for a while afterwards. That is normal. The problem is going straight from the gym to a bright screen and then to bed, without ever letting the body come back down.

Sleep is where much of your adaptation happens, so how you finish the day is part of training.

A 30-minute evening wind down routine

Time before bed What to do
90 minutes Finish dinner. A meal with protein and carbohydrate after an evening session is fine.
60 minutes Warm shower. Dim the house lights.
45 minutes Screens off, or at least on night mode and out of reach.
30 minutes Ten minutes of gentle mobility on the floor.
20 minutes Five minutes of slow self-massage on calves, feet and shoulders.
15 minutes Read, breathe, or write tomorrow’s plan.

Floor mobility for the evening

  1. Child’s pose, 1 minute
  2. Supine twist, 1 minute each side
  3. 90/90 hip switches, 10 slow reps
  4. Legs up the wall, 2 minutes
  5. Long breaths out, 10 rounds, breathing out for twice as long as you breathe in

None of these should feel like work. If you want more, our hip mobility drills go further.

Making the evening wind down routine stick

  • Do it at roughly the same time every night, including weekends.
  • Keep the bedroom cool and dark.
  • Cut caffeine after midday if you train in the evening.
  • Keep alcohol for occasions, not as a way to come down.

Oils and the five-minute massage

A small amount of oil makes slow strokes on bare skin easier. Patch test first and use an old towel. If you like to know how an oil was made, here is a plain guide to hexane free castor oil.

If you train late

Late sessions are not a problem for most people, but finish the hard part at least an hour before bed and keep the last 10 minutes of the session easy. Our guide to soreness after training covers why the next morning can feel stiff and how to manage it.

What to eat after an evening session

Many people who train after work skip dinner because it feels too late, then wake up starving. A normal meal with protein, carbohydrate and vegetables is fine, even at 8pm. If a full meal feels heavy, try yoghurt with fruit, toast with eggs, or a milk drink. Keep fluid steady through the evening rather than drinking a large amount right before bed.

A sample week

You do not need the full routine every night. On training nights, do all 30 minutes. On rest nights, the screens-off rule and five minutes of floor mobility are enough. Most of our clients find the routine is easiest to keep when it starts at the same time each night, so pick a time and protect it.

Common questions

Is it bad to train at night?

Not for most people. Just allow time to come down before bed.

Should I stretch before bed?

Gentle mobility is fine. Save hard stretching for after training.

How long should a wind down routine be?

Thirty minutes is a good target. Even ten minutes beats nothing.

What if I still cannot switch off?

Keep the routine for two weeks before judging it. If sleep is still poor, talk to your GP.

When to get it checked

If stiffness or soreness is keeping you awake, or training always leaves you wired, see an exercise physiologist. We can adjust session timing and load.
